Strike a Yoga Pose: Bow

I thought it would be fitting to do a pose called Bow the day after Christmas. OK, so maybe this pose has nothing to do with ribbons or presents, and the bow instead is referring to a bow and arrow, but I thought it would be cute anyway. This pose is best done on an empty stomach, and really works on increasing flexibility in your spine. I also love how it gives you a great stretch in your chest and shoulders.

Lie flat on your stomach, pressing your belly button into the ground.

Bend your knees and grab onto the outside edge of your right ankle, and then your left.

Once you have a firm hold of each ankle, try to keep your toes together, either pointing or flexing your feet. Now lift your feet up as high as you can, and shift your weight forward so that you're resting on your naval instead of on your pubic bone.

Hold for five deep breaths and then slowly lower and lie flat. Turn your head to one side and shake your hips from side to side to release your lower back.

Repeat again or relax in Child's Pose.

Partner Yoga Pose: Double Standing Forward Bend

Doing forward bends on your own aren't nearly as deep and satisfying as doing them with a partner. You can pull on each other to stretch your hamstrings and lower back even further and it feels amazing. Give this one a try. It's called Double Standing Forward Bend.

To see how to get into this pose read more

Stand back to back with about 6–12 inches or so between your heels (this space will give room for your bums when you fold forward).

Both partners bend at the waist and come into a Standing Forward Bend. Reach your hands behind you and grab onto your partner's hands. Depending on your flexibility, you can walk your hands closer, so that you are holding one another's forearms, elbows, or shoulders. If your bums aren't touching, walk your heels closer together.

Try to keep your legs straight and lengthen through the spine, reaching the top of your head towards the ground. Stay here for five deep breaths, or longer if you love it. When you're both ready to come out, let go of your partner and slowly come to stand.

Fit's Tips: This is a great pose to do after Backpack. Check out the video to see Double Standing Forward Bend in action.

Strike a Yoga Pose: Gate

Now that you've had a chance to practice Beginner's Gate, you're hopefully ready to try the full expression of the pose. Not only does this posture loosen tight hamstrings, but it also works on stretching the sides of your torso as well.

Sanskrit Name: Parighasana
English Translation: Cross Beam of a Gate Pose
Also Called: Gate

To hear the description of how to get yourself into this awesome pose, read more

Sit on your mat and straighten your right leg out to the side.

Now bend your left knee and bring your lower leg behind your thigh. If you can, press the arch of your foot against the curve of your bum.

Very Important - If your left knee is in any pain, straighten out your left leg, and bend your knee, but this time bring your left foot in towards your right inner thigh (going in the opposite direction you just tried).

Now press your hands together in front of your heart. Relax your shoulder blades back and down away from your ears. Ground firmly with your pelvis, and if you can, try to tuck it in slightly. Bring your ribs in too, lengthening through your spine and following your breath.

Stay here for 5 or more breaths, and then lean over toward your right leg (the one that's straight). As you lengthen your spine over your thigh, try to rotate your chest towards the ceiling. You want to think about trying to lay your back flat on your leg.

Reach your left arm overheard towards your right foot. Rest your right hand on your left thigh, and use that hand to pull your right ribs and shoulder forward to help your spine rotate even further.

Bring your gaze up above you, trying to concentrate on your bandhas (draw your belly in and breath into your chest).

Stay here for 5 or more breaths, and slowly lift your torso up and switch sides.

This pose is both relaxing and energizing. It gives you an incredibly intense stretch in your hamstring and the side of your torso, so only go as far as you can before feeling any strain. Use each inhale to lengthen the spine, and each exhale to lower and rotate the torso. This is a great pose to do right before bed or after a run.

Strike a Yoga Pose: Hero

The days around the 4th of July are usually all about fireworks and BBQs. Some of you are lucky enough to get some time off, so in between hanging out with your friends and family, try to get a few calm moments to yourself. This yoga pose always instills a sense of relaxation throughout my body and is a great stretch for your quads.

Sanskrit Name: Virasana or Supta Virasana
English Translation: Hero Pose or Sleeping Hero Pose
Also Called: Seated Hero or Reclined Hero

Place both knees on the floor and sit on your heels. If this is difficult, place a block between your feet and sit on it. If this is easy, don't use a block and sit in between your heels.

Try to work on bringing your toes close to your body (touch the arches around the curve of your little bum). Then work on drawing your knees together - if doing this hurts your knees, keep some space between them.

You want to feel a stretch in the front of your thighs, so if you are not feeling that, lean your torso back and place your elbows on the ground behind you. Stay here or lie all the way down onto your back, bringing your hands to your feet.

Whether you are seated or reclined, you can meditate or relax in this pose and hang out like this for a while. When you are ready to come out of it, just be sure to gently and slowly come back up to seated and straighten your legs so you don't injure your knees.

Strike a Yoga Pose: Intense Side Stretch

For all you runners and bikers with tight hamstrings, this is the pose for you. It's one of my favorite stretches to target the backs of the legs, but it'll also give you a nice stretch on the sides of your body, as well as your chest and shoulders.

Sanskrit Name: Parsvottanasana
English Translation: Intense Side Stretch Pose
Also Called: Scissor

To learn how to do this pose read more.

Stand with both feet together in Tadasana. Step your left foot directly behind you about two feet.

Bring your arms behind you, bend your elbows and bring your palms together in reverse Namaste position (reverse prayer). Raise your hands up between your shoulder blades as far as you can. Pull your elbows behind you to press your palms together firmly.

Inhale to lengthen your spine, and as you exhale, fold at your waist. Keep both legs straight and lower your torso as far as you can, eventually resting it on your right leg. If it's easy, touch your chin or forehead to your shin.

Hold here for five deep breaths, then engage your leg muscles and inhale to lift your torso up. Repeat this pose with the left leg forward.

Strike a Yoga Pose: Crow

I love yoga poses that both challenge my sense of balance and work on my strength, like this one called Crow. I know it looks really hard, but once you break it down step by step and practice it a lot, you'll be flying like a crow in no time. Not only does it feel amazing to be balancing solely on your hands, but this pose really works your core and upper body, so it'll make you feel strong inside and out.

This pose is ultimately done with your arms straight, which takes a ton of upper body and abdominal strength. Once you can do this easily with your elbows bent then you can work on straightening your arms.

Sanskrit Name: Bakasana
English Translation: Crane Pose
Also Called: Crow Pose

How do you do this pose? To find out read more.

Begin in a Wide Squat. Place your palms firmly on the ground in front of you. Be sure to spread your fingers as wide as you can, and press into your fingertips to release any pressure in your wrists.

Now straighten your legs slightly and place your knees as high up onto your triceps as possible, toward your armpits.

Shift your weight forward into your hands and see if you can lean the weight of your knees into the backs of your arms. Then try lifting one foot off the ground and then the other. If you can bring your toes together, you'll feel more compact and it'll be easier to balance. Squeeze your knees together slightly and pull your belly button in towards your spine to give you a sense of lightness.

Stay here for five breaths or you can work on straightening your arms. It's OK if you lose your balance and fall over. It took me a ton of tries to be able to stay balanced. Just keep trying!

After you've had enough, release your feet down to the ground and come into Child's pose to give your lower back and upper body a break. Then do these two wrist stretches to increase flexibility in your hands and wrists.

You can never open your hips enough - especially if you are a runner or biker. Doing a wide squat opens those tight hips, releases tension in your lower back, and stretches out the muscles in your feet. This will get you ready for next Monday's Yoga Challenge.

How to get into this pose:

Start in Downward Facing Dog Pose, making sure your hands are in line with your shoulders.

Look up between your hands, bend your knees, and jump both feet right behind your hands. Or walk them to your hands one at a time.

Bend your knees completely if you can. Try to bring your heels down to the ground and out towards the edges of your mat - you may need to bring your feet wider apart.

Shift all your weight into your feet and bring your palms together in front of your heart. Stay here for 5 breaths

Now place your hands on the ground in front of you, straightening through your arms, and dropping your head between your shoulders - this stretches out your lower back and relieves tension.

Come out of this pose slowly by walking your hands in towards your feet and gently lifting your hips and straightening through your legs. Stand up when you're ready.

Check out this week's Challenge, Bow Pose, in Fitsugar's Group It's A Stretch.

Strike a Yoga Pose: Compass

All you runners and bikers out there, I know you're always in need of a good hamstring stretch. Here's one that allows you to concentrate on one leg at a time, and will also open your hips and shoulders.

Sanskrit Name: Parivrtta Surya Yantrasana
English Translation: Revolved Compass Pose
Also Called: Compass

To learn how to do this pose read more.

Sit at the top of your mat with your legs straight in front of you. Bend your right knee and hold onto it with your left hand. Press your knee back behind you as far as you can and place your right hand underneath your right leg, planting your palm firmly on the right corner of your mat.

From here, straighten your right leg as much as you can by taking your right arm overhead, and straighten that as well. Turn your head to the left and gaze toward the ceiling. Work on straightening your spine and leaning back slightly to increase the stretch in your right hamstring and left side of the body.

Hold for five breaths, then bend your right leg and arm and release your right leg back to the floor. Then repeat this pose with the left leg.

Strike a Yoga Pose: Balancing Butterfly

If you're a runner, chances are your feet could use some extra love. Here's a tranquil pose that will stretch your arches and toes like Toe Breaker stretch, but will also open your hips and challenge your sense of balance.

To learn how to do this pose and see another variation read more.

Begin standing on your mat with both feet together. Bend your knees and squat down, placing your hands on the floor in front of your feet.

Turn your knees out to the sides, keeping the balls and heels of your feet together. When you're ready, bring your hands to your knees as shown below.

You can stay here, or bring your hands together in front of your heart in prayer position. Hold here, balancing for five deep breaths. To release, bring your knees together and stand up.

This is one of my favorite balancing poses. What's yours? Share it in FitSugar's Yoga Stretch and Tell Group.
