Very good article. I teach group fitness and try to reinforce all of the topics mentioned. Protein does not give you energy though. I do not suggest protien before a cardio or resistance training session. Better AFTER for muscle recovery.

Running definitely lengthens and tones the legs the best I think with some strength exercises thrown in there!
